  3. Hold your breath after exhaling.
  4. Pull your abdomen upward and inward as much as possible, as if trying to "stick" your navel to your spine.
  5. Hold this position for 5–10 seconds, then relax and inhale.
  6. Repeat 3–5 times.

Madhyama Nauli (Central)

After mastering uddiyana bandha, move on to the central nauli:

  1. Perform uddiyana bandha.
  2. Tense only the central rectus abdominis muscles, pushing them forward.

Vama and Dakshina Nauli (Side)

Once the central nauli is mastered, you can proceed to the side variations — alternately pushing the muscles to the left (vama) and to the right (dakshina).
